Prioritize Strength Training

Muscle Mass naturally declines during this phase, therefore, preserving it is essential for maintaining metabolic health. 

More muscle = more calories burned at rest 

Key tips: 

  • Aim for strength training for 45 minutes at least 3-4 days per week 

  • Increase weight or reps every other week (2-5lbs) 

Prioritize Protein

Higher protein intake supports: 

—Muscle maintenance and recovery 

—Feelings of Fullness

—Blood Sugar Regulation

We have all heard it. We all know it. But, intentionally putting it into practice at each meal is key. Of course, protein bars are a great supplementary source, but when we talk about protein, think of quality protein such as poultry, meats, dairy, legumes, and eggs. 

Key tips:

—Aim for 20-30 grams of protein at breakfast. 

—Replace high-carb snacks with protein like hard-boiled eggs, beef jerky, cottage cheese, or yogurt. 

Daily Movement (Not Just Workouts) 

Structured workouts matter, but so does everything outside of them.

This could look like 

—Parking farther away from the grocery store

—Taking the stairs instead of the elevator

— Stretching for 10 minutes in the morning. 

Not only do these activities impact our energy expenditure, but they also reduce stress and allow for greater momentum throughout the day. 

Focus on fiber and nutrient-dense foods

While your calorie needs may shift slightly, large restriction is not the answer during perimenopause — it tends to backfire by increasing stress hormones and disrupting hunger cues further. Fiber is one of the most underused tools for managing this hormonal midsection shift: it supports digestion and gut health, stabilizes blood sugar, and increases satiety.

Key Strategies:

Pair protein WITH fiber at each meal. Protein is essential, but pairing it with fiber can create feelings of fullness and stabilize energy levels. Some of our favorites include:

  • Scrambled eggs + sauteed spinach + avocado on whole grain toast

  • Greek yogurt + chia seeds + raspberries + flaxseeds

  • Protein smoothie + handful of oats+ frozen berries + spinach 

Upgrade your Carbs (Don’t Eliminate them) 

Cutting carbs can sometimes backfire. So, instead, focus on high fiber carb sources to support digestion

Simple Swaps:

  • White bread → whole grain or seeded bread

  • Chips → roasted chickpeas or popcorn 

  • Sugary cereal → oats with nuts & berries

No Carb Left Alone

Combine protein + fiber for better blood sugar control and fullness

Examples:

—Apples + almond or peanut butter

—Cottage cheese+ berries + chia seeds

—Hummus + carrots + cucumbers

—Hardboiled eggs + handful of nuts 

Increase Fiber Gradually and Stay Hydrated
